Do warm-ups prevent injury? What to actually do

The short version

You have probably been told to warm up before a workout, a game, or a run, and that skipping it will get you hurt. It is one of the most repeated pieces of fitness advice there is. So what does the research actually say?

The honest answer has two parts. First, warming up looks generally worth doing, and the balance of evidence leans toward it lowering injury risk β€” but the proof is not as ironclad as the gym-poster confidence suggests. Second, and more importantly, what kind of warm-up you do matters a lot. A structured, movement-based program that includes strength and balance work has real, measured injury-reduction evidence in some sports. The old habit of holding a few static stretches before you start does not.

This article walks through what the studies support, what they do not, and what that means for a practical warm-up you can actually use.

What the evidence says about warming up in general

Warming up is meant to do a few simple things: raise your muscle temperature, get blood flowing, and prime your coordination before you ask your body to move fast or hard.

On the performance side, the picture is fairly clear. A systematic review with meta-analysis found that warming up improved performance in about 79% of the measures studied, with little evidence of harm [2]. So for feeling ready and moving better, a warm-up earns its place.

On the injury side, the evidence is more cautious. A review of randomised controlled trials on whether warming up prevents injury found mixed results: three of five good-quality studies showed a warm-up significantly reduced injury risk, while two did not. The authors concluded there was not enough evidence to firmly endorse or reject routine warm-ups β€” but that "the weight of evidence is in favour of a decreased risk of injury" [1].

That is a fair summary of where things stand for warming up as a general habit: promising and low-risk, but not a guarantee. The more interesting question is what a warm-up should contain.

Not all warm-ups are the same

Here is the distinction that matters most, and it is where a lot of old advice falls down.

Static stretching means reaching into a stretch and holding it still β€” think of holding a toe-touch or a calf stretch for 30 seconds before you run. For years this was the default "warm-up."

A dynamic warm-up means moving through a range of motion instead of holding still β€” leg swings, walking lunges, high knees, gradual build-up jogging, and controlled movements that rehearse what you are about to do.

A structured warm-up program goes further again. It is a set routine that combines dynamic movement with specific strength, balance, and body-control exercises, done consistently before training. These programs are the ones with the strongest injury-prevention research behind them.

Lumping all three together under the single word "warm-up" is exactly why the advice gets confusing. They are not equally supported.

Static stretching: weaker than its reputation

The evidence for static stretching as an injury-prevention tool is genuinely underwhelming. A systematic review looking specifically at static stretching in a warm-up found moderate to strong evidence that routinely doing it does not reduce overall injury rates. All four of the randomised controlled trials it reviewed concluded static stretching was ineffective for preventing injury overall [5].

There is a narrower signal that static stretching might help with certain muscle-and-tendon strains specifically, so this is not a reason to treat stretching as useless [5]. Flexibility work has its place, and many people stretch because it feels good or helps with a specific tight area. But as the thing you do before activity to avoid getting hurt, holding static stretches is not well supported β€” and doing it right before a power or speed effort can briefly blunt your performance.

The takeaway is not "never stretch." It is "do not count on pre-activity static stretching to protect you from injury."

Structured programs: where the real evidence is

This is the encouraging part. When researchers study proper structured warm-up programs, they find measurable injury reduction.

The best-studied example is the FIFA 11+, a roughly 20-minute soccer warm-up that combines running drills with core strength, balance, and controlled landing and cutting exercises. A systematic review with meta-analysis reported that teams using the FIFA 11+ saw meaningful drops in injury rates compared with those doing traditional warm-ups, with preventive effects broadly in the range of 30% to 46% [3]. A separate meta-analysis focused on ankle injuries found the program cut ankle injury rates by about a third (rate ratio 0.67), rating the certainty of that evidence as moderate [4].

A few honest caveats keep this in perspective. Most of this research is in specific sports, especially soccer, so the exact numbers may not transfer to your morning run or a gym session. The effect depends heavily on actually doing the program regularly and correctly β€” the benefit shows up with consistent use, not the occasional half-hearted attempt. And "moderate certainty" is a real description, not marketing: these are strong signals, not iron laws.

Still, the pattern is consistent and worth acting on. The active ingredient does not seem to be simply "getting warm." It is the strength, balance, and movement-control work built into the routine, which appears to improve how the body handles high-risk moments like landing, cutting, and changing direction.

So what should you actually do?

You do not need a sports-science degree to put this to use. A sensible, evidence-aware warm-up looks like this:

  • Start with a few minutes of easy movement to raise your heart rate and warm your muscles β€” a light jog, brisk walk, or gentle version of your activity.
  • Do dynamic movements, not held stretches β€” leg swings, lunges, arm circles, high knees, gradually building up.
  • Rehearse your activity by ramping up: if you are going to run fast, include a few build-up strides; if you are lifting, do lighter warm-up sets first.
  • If your sport has a proven program, use it β€” the FIFA 11+ for soccer is a strong example, and similar structured routines exist for other activities.
  • Keep static stretching for later if you like it β€” after activity, or in a separate flexibility session β€” rather than relying on it beforehand to prevent injury.

And a reality check worth stating plainly: no warm-up removes injury risk. Sensible training loads, adequate recovery, good technique, appropriate footwear and equipment, and building up gradually all matter at least as much as what you do in the first ten minutes.

When it is worth talking to a professional

General guidance like this is a starting point, not a personal plan. It is worth speaking with a regulated health professional if you are coming back from an injury, have a recurring problem area, are new to a demanding sport, or simply want a warm-up and training routine built around your body and goals.

In Canada, physiotherapists are well suited to this. They can assess how you move, identify specific risk factors, and design a tailored warm-up and strengthening program β€” which, as the research suggests, is where the real injury-prevention value lives. Other regulated practitioners, including chiropractors and athletic therapists, also work in this area.

The bottom line

Warming up is a low-risk habit that clearly helps performance and probably lowers injury risk, though the general evidence is suggestive rather than airtight. What separates a warm-up that protects you from one that mostly just feels productive is its content: dynamic movement and structured strength-and-balance work have real supporting evidence, while pre-activity static stretching does not do much for injury prevention.
