Safe lifting: protecting your back when you lift

Here is the part that surprises people. For years, the message was that bending your back while lifting is dangerous and that one wrong move could "put your back out." The modern research paints a calmer picture.
An international group of back-pain experts summed up the current understanding in a widely shared 2020 article, and one of their key points is simple: the back is a strong, robust structure, and moving and loading it is safe and actually builds resilience when you build up gradually [5]. They also note that the posture of your spine during lifting does not, on its own, predict who gets back pain [5].
That fits with a 2020 review that pooled the available studies on lumbar (lower-back) bending during lifting. The researchers found only low-quality evidence, and it did not support the idea that bending your back more while lifting is a risk factor for developing or keeping back pain [3]. In plain terms: the science does not back up a fear of bending.
None of this means lifting can never strain your back β of course it can, especially if a load is heavy, awkward, or lifted in a rush when you are tired. The point is that your spine is not a fragile stack of blocks waiting to slip. That reframe matters, because fear of bending can make people move stiffly and avoid activity, which tends to be unhelpful.
Practical tips that make lifting easier
So why bother with technique at all? Because good technique makes a lift feel lighter, less tiring, and more controlled β and that is genuinely worthwhile, particularly with repeated lifting or heavier loads. The Canadian Centre for Occupational Health and Safety (CCOHS) offers straightforward, sensible guidance [1]:
- Size up the load first. Test the weight by nudging a corner before you commit. If it is heavier or more awkward than you expected, rethink your plan.
- Get close. The nearer the load is to your body, the less effort it takes. Reaching out for something and lifting at arm's length is what makes a load feel much heavier [1].
- Use your legs. Bending your knees and letting your leg muscles do the work is efficient. CCOHS suggests keeping the spine in a comfortable, neutral position β not forced into an extreme arch or an extreme round [1].
- Avoid awkward twists. Turning and lifting at the same time, especially with a heavy or far-away load, is a common way to tweak something. Point your feet toward the load and turn by stepping, not by wrenching your torso [1].
- Aim for the easy zone. Lifting is kindest to your body when the load starts somewhere between your knees and your shoulders. Loads down at floor level or up over your head ask more of you [1].
- Move smoothly. A controlled lift beats a sudden jerk.
Know your limits and get help
Perhaps the most useful "technique" of all is knowing when not to muscle through it. Manual handling β lifting, carrying, pushing, and pulling β is one of the most common causes of workplace back injuries, and heavy or one-off maximum efforts are a big part of that [2].
So before you strain:
- Get help with heavy or awkward items. Two people, or a well-timed "on three," turns a risky solo lift into a manageable shared one [2].
- Use aids when you can. A dolly, cart, wheelbarrow, or trolley exists precisely so your back does not have to be the machine [1][2].
- Split the load. Two lighter trips usually beat one heroic haul.
- Respect fatigue. Tired muscles and rushed movements are where things tend to go wrong.
It is worth being honest about one thing: teaching people "correct" lifting technique, on its own, has not been shown in research to prevent back pain or injury at work [4]. That is not a reason to lift carelessly β good technique still makes lifting easier and more comfortable. It is a reason to focus on the bigger picture, too: managing how much you lift and building your capacity over time.
Build strength, and build up gradually
If your back and body are conditioned for what you ask of them, lifting feels easier and you have more in reserve. Staying generally active and building strength gives your muscles and joints more to work with. And when you take on something more demanding β a weekend of moving boxes, a new job with more lifting, a return to the gym β easing into it rather than going from zero to maximum lets your body adapt. Back-pain experts describe the spine as something that grows more resilient with gradual, progressive loading, not something to be shielded from effort [5].

Most everyday aches after lifting settle down within a few days as you keep gently moving.
